Foot & Ankle Resilience

Six weeks of short daily work on the joint every other program depends on — the one that touches the ground.

How to run it

  • This block is short and frequent. Ten to fifteen minutes, four days a week, beats one long session.
  • It runs alongside anything else in the library — treat it as the base layer, not a replacement.
  • Barefoot for the isometric work, shod for anything with a hop in it.

Your feet do their job against whatever surface is under them. The Springsole is 3/32 of an inch of patented 1,4-polybutadiene installed beneath the factory insole, so the platform stays consistent from training shoe to cleat.

The goal

Stiffer, more tolerant feet and ankles: better hop quality and fewer late-season foot complaints.

How it progresses

  1. Phase 1 · Weeks 1-2

    Isometrics and slow calf loading. Ten minutes, four days a week.

  2. Phase 2 · Weeks 3-4

    Add pogos and low-amplitude hopping.

  3. Phase 3 · Weeks 5-6

    Stiffness work — fast, short contacts and single-leg hopping.

What you test

Single-leg calf raise
Max reps to full height, one leg. Under 20 is a target to fix.
Ten-hop test
Ten single-leg hops for distance. Compare left to right; over 10% difference matters.
Balance hold
Single-leg eyes-closed hold, up to 30 seconds.

  • Dumbbell or barbell for calf work

  • Ankle pogo

  • Single-leg pogo

    3 x 10 per leg

  • Tibialis raise

    3 x 15

  • Single-leg balance, eyes closed

    3 x 30s per leg

Questions about this block

Can I do this during a season?

Yes. It is deliberately low-fatigue and it is the one block that fits in a competitive week without cost.

Do I need to be barefoot?

For the isometrics and toe work, yes. Hops and calf raises are better with shoes on and Springsoles installed.
