Distance Running Economy

Eight weeks of stiffness, cadence and hill work aimed at running economy — the same pace at a lower cost.

How to run it

  • Economy improves through strength and stiffness, not extra miles. Mileage stays flat for all eight weeks on purpose.
  • Heavy strength twice a week does not make distance runners slow — it makes each stride cheaper.
  • Hill sprints are ten seconds, fully recovered. They are a power drill, not a workout.

The goal

Improve 5K time by 30-60 seconds without increasing weekly mileage.

How it progresses

  1. Phase 1 · Weeks 1-3

    Cadence work, strides and heavy strength twice a week.

  2. Phase 2 · Weeks 4-6

    Hill sprints and threshold work, mileage held flat.

  3. Phase 3 · Weeks 7-8

    Sharpen with 5K-pace intervals, then retest the 5K.

5K time trial
Same course, same shoes, similar weather. Week 1 and week 8.
Cadence at threshold
Steps per minute over a 10-minute threshold segment.
Single-leg heel raise
Max controlled reps per leg — calf endurance drives economy.

Questions about this block

Will lifting make me heavy?

At 4-6 reps with long rest you build force, not size. Keep the volume low and the intent high.

Can I race during the block?

One tune-up race in phase 2 is fine. Replace that week's threshold session with the race.
